Whey protein is the best-selling sports supplement on earth, and the honest framing is that it is barely a supplement at all. It is dried, filtered milk protein — a food, sold in a tub, priced like a supplement. Everything it does, chicken breast and Greek yoghurt also do.

That said, what it does is real. The largest meta-analysis on the question pooled 49 trials and found protein supplementation added roughly 0.3 kg of fat-free mass and a measurable strength increase over resistance training alone. The effect was larger in trained lifters and it plateaued once total intake passed about 1.6 g per kg of body weight per day. That last detail is the whole story: the benefit came from reaching a protein target, not from the powder.

So the question is never "should I take whey" but "am I hitting roughly 1.6-2.2 g/kg daily, and is a shake the easiest way to close the gap?" For most people training seriously the answer to the second half is yes, because 30 g of protein in a shaker takes twenty seconds and 30 g from food takes a meal. The protein calculator will tell you the target; whey is simply one convenient way to reach it.

Form matters less than the marketing suggests. Concentrate is roughly 70-80% protein and cheapest. Isolate is 90%+ and nearly lactose-free, which matters if dairy upsets you and otherwise does not. Hydrolysate costs more, digests marginally faster, and has never justified the premium in a trial. Plant blends work too — soy is comparable, and pea or rice blends need slightly larger servings to match the leucine content.

The practical cautions are about product quality, not physiology. The category is famously loose about heavy-metal testing and protein spiking, so buy third-party-tested brands. And do not let a shake displace a meal that would have supplied fibre, micronutrients, and satiety — powder is a supplement to a diet, which is the one claim on the label that is literally accurate.

How it works

Whey is a fast-digesting complete protein unusually rich in leucine, the amino acid that triggers the mTOR signalling cascade governing muscle protein synthesis. A 20-40 g serving pushes blood leucine past the threshold that switches synthesis on for several hours.
