BCAAs sell exceptionally well and have, at this point, been fairly comprehensively dismantled.

The pitch is not stupid. Leucine, one of the three branched-chain amino acids, really is the molecular trigger for muscle protein synthesis — it flips the mTOR switch. From there it is an easy inference that supplying leucine directly should build muscle.

The flaw is what happens after the switch flips. Assembling muscle protein needs the full set of amino acids, and BCAAs supply three of them. The direct test was done: give trained subjects BCAAs after resistance exercise and muscle protein synthesis rises about 22% above rest. Give them whey, containing the same leucine plus everything else, and it rises roughly twice as much. Flipping the switch on an empty warehouse does not build anything.

That leaves the other claims. Reduced soreness has mixed, mostly weak support and is confounded by trials comparing BCAAs to nothing rather than to equivalent protein. "Preventing muscle breakdown during fasted training" assumes a catabolic emergency that does not occur in a well-fed person training for an hour. Central-fatigue effects in prolonged endurance exercise are the one thread with a plausible mechanism, and the results there are inconsistent.

There is a narrow legitimate niche. In advanced liver disease BCAAs are a genuine clinical therapy. And someone in a severe deficit on genuinely inadequate protein might get something — though the actual fix there is obvious and cheaper.

For everyone else the arithmetic is unkind. A serving of BCAAs typically costs more than a serving of whey that contains the same BCAAs plus fifteen other amino acids. The strongest argument left is that they taste good and encourage drinking water during a session, which is true, and is a reason to buy flavoured water. Graded honestly: D, and popularity does not move the grade.

How it works

Leucine triggers the mTOR pathway that initiates muscle protein synthesis, which is the entire basis of the BCAA pitch. But initiating synthesis is not the same as sustaining it: building muscle protein requires all twenty amino acids, and supplying only three leaves the other essential six as the limiting supply.
