Beta-alanine is the supplement whose tingling side effect is more famous than its mechanism. That pins-and-needles rush across your face and hands about twenty minutes after a dose is harmless paraesthesia, and it is also the reason most people believe the product is "working" — which it is not, at least not in that moment.

What beta-alanine actually does happens over weeks. It is the rate-limiting ingredient for carnosine, a dipeptide your muscles use to buffer acidity. Take it daily for a month and muscle carnosine climbs substantially; that extra buffering capacity delays the point where accumulating hydrogen ions shut down force production.

The consequence is a benefit that is real, small, and unusually specific. Pooled trial data puts the improvement at roughly 2-3% — worth having in a race, invisible in a mirror — and confined almost entirely to continuous maximal efforts between about thirty seconds and ten minutes. A 2 km row, a 400-800 m run, the back half of a hard cycling interval, a brutal set of twenty. Outside that window the honest answer is nothing: single maximal lifts finish before acidosis matters, and a marathon is limited by fuel and thermoregulation instead.

That makes it one of the easiest supplements to reason about. If your sport lives in the one-to-four-minute pain zone, it is one of the few things beyond creatine and caffeine with an evidence base worth the money. If you are a powerlifter, a sprinter, or a long-course endurance athlete, it is not for you.

Dosing is straightforward and requires patience. Take 3.2-6.4 g daily, every day, and expect the benefit to arrive after four weeks and peak around ten to twelve. Loading is the entire protocol; there is no acute pre-workout dose worth taking, despite where the ingredient usually appears on a label. To dodge the tingling, split it into servings of 0.8-1.6 g or buy a sustained-release form. Stacking it with creatine is sensible and common — they buffer different limits, and neither interferes with the other.

How it works

Beta-alanine is the rate-limiting precursor for carnosine, an intramuscular pH buffer. Supplementing raises muscle carnosine by 40-80% over weeks, which soaks up the hydrogen ions produced by rapid glycolysis and delays the acidosis that ends high-intensity efforts.

Safety

Taurine competes for the same transporter, so very high chronic beta-alanine intake may lower taurine levels — a theoretical concern that has not produced problems in trials.
